Home Workout With No Equipment: A Full Body Plan
Train your whole body at home with no equipment. A simple full body plan, how to make bodyweight moves harder, and a 4-week schedule to follow.

You do not need a gym to get stronger. With your own bodyweight and a little floor space you can train every major muscle, as long as you keep the work challenging over time. The trick is not to do more random exercises but to choose a few good ones and make them harder step by step.
This guide gives you a full body home workout with no equipment, shows how to progress when push-ups and squats get easy, and ends with a 4-week plan.
What you can train at home
Bodyweight training covers the main movement patterns: pushing, pulling, squatting, hinging and core work. Pulling is the hardest to do without equipment, so use a sturdy table for rows or a towel on a door as a simple option, and only if it is safe. Everything else needs just you and the floor.
- Push: push-ups and their variations, and pike push-ups for the shoulders.
- Legs: squats, split squats, lunges and step-ups on a stable chair.
- Hips: glute bridges and single-leg bridges.
- Core: planks, dead bugs and side planks.
- Pull (optional): table rows or towel rows, only on furniture that is stable and safe.
A full body workout with no equipment
Do this workout three days a week with a rest day between sessions. Move through the exercises in order, resting 60 to 90 seconds between sets.
- Push-ups: 3 sets of 8 to 15 repetitions.
- Squats: 3 sets of 12 to 20 repetitions.
- Glute bridges: 3 sets of 12 to 15 repetitions.
- Split squats: 2 sets of 8 to 12 repetitions per leg.
- Plank: 3 holds of 20 to 45 seconds.
If you cannot do a full push-up yet, start on your knees or with your hands on a counter and lower the height over the weeks.
How to make bodyweight exercises harder
Without weights, you progress by changing the exercise or how you do it. Use one lever at a time:
- More repetitions: add one repetition per set until you reach the top of the range.
- Slower lowering: take about 3 seconds to go down and pause for a second at the bottom.
- Harder variation: feet-raised push-ups, deficit push-ups, or squats with a pause.
- Fewer supports: split squats and single-leg bridges put more load on one leg.
- Less rest: cut the rest by 15 seconds once the sets feel easy.

Warm up and keep it safe
Spend five minutes before every session on light movement: march in place, circle your arms, do a few bodyweight squats and a short plank. Train on a non-slip surface, wear shoes or grippy socks, and clear the space around you. If a move causes sharp pain, stop and choose an easier variation instead of pushing through.
Also give yourself a simple routine. Pick the same time of day, lay out your clothes and keep the session short on busy days. Twenty minutes done every week beats an ideal workout you keep postponing, and consistency is what drives progress at home.
Add load with things you already have
When bodyweight moves get easy, you can add resistance without buying anything. A backpack filled with books makes squats and lunges harder, and you can wear it on your chest for push-ups. A gallon jug or a bag of rice works as a simple weight for bridges and rows. Start light, keep the load stable and stop if anything slips or hurts.
Use this only after you can do the exercise cleanly for the full range of repetitions. Adding weight to poor form just makes the mistake heavier.
Practical example: a 4-week plan
Train three days a week. Use the same five exercises and change one thing each week.
- Week 1: all exercises at the low end of the range, with controlled form and 90 seconds of rest.
- Week 2: add 2 repetitions to the push-ups, squats and bridges, with the same rest.
- Week 3: slow the lowering phase to about 3 seconds on push-ups and squats.
- Week 4: use a harder variation, such as feet-raised push-ups, and go back to the lower repetitions.
Take the first and last day of each week to write down your repetitions. A record is what shows you are improving.
Common mistakes
- Doing the same easy push-ups forever: if you can do 20 clean repetitions, move to a harder variation.
- Rushing the repetitions: speed hides weak spots. Control the lowering phase.
- Skipping legs: squats and bridges build the biggest muscles and make the whole routine feel complete.
- Training sore every day: leave one day between sessions so you recover.
- No plan: pick the exercises, write the numbers and repeat them for at least four weeks.
If you have a few dumbbells or bands later, our guide on replacing machines with resistance bands shows what to add.
Next step
Pick three days this week, do the five exercises above and write down your repetitions. In four weeks, check the numbers and move to a harder variation. eBolts works offline, so you can log your home workouts without a connection and see what you did last time. Frequently asked questions
Can I build muscle with no equipment?
Yes, especially as a beginner. Bodyweight exercises can build muscle as long as the sets are close to hard and you progress with more repetitions, slower lowering or harder variations.
How often should I train at home?
Three full body sessions a week with a rest day between them is a good start. Two sessions also work if your schedule is tight.
What if I cannot do a push-up?
Start with your hands on a higher surface, like a counter or a sturdy table, or on your knees. Lower the height or move to the floor as you get stronger.
How long should a home workout take?
About 30 to 40 minutes is enough for the five exercises above, including warm-up. Shorter sessions done consistently beat long ones you skip.
